20 Minutes of Cardio, Zero Jumping (Apartment-Friendly Knees)

The promise: A 20-minute low-impact cardio routine - no jumping, no equipment, heart rate up, joints happy
A 20-minute cardio routine with zero jumping, zero equipment, and zero noise complaints — heart rate up, joints happy, downstairs neighbors unbothered. The plan: a 2-minute march-in-place warmup, then four low-impact moves on 45-second work / 15-second rest intervals (step-touches with arm swings, side skaters, standing march with high knees, glute-bridge hip marches), closing with a wall sit and a cool-down stretch. The kit: interlocking foam floor tiles that cushion and quiet an apartment floor, a Gymboss interval timer so you never watch the clock, loop resistance bands to add a warmup burner, a foam roller for the cool-down, and cushioned cross-trainers for the standing blocks.
How this post keeps its promise
The routine is 20 minutes: a 2-minute warmup, four 4-minute cardio blocks (each = 4 rounds of 45 seconds work, 15 seconds rest), and a 4-minute finisher with cool-down. Set the Gymboss to 45/15 intervals × 4 rounds and repeat it for each block.
- Warmup — March in place (2 min): swing your arms, lift your knees a few inches, breathe in through the nose and out through the mouth. Add the loop band around your thighs for the last minute and take 20 side steps each way.
- Block 1 — Step-touches with arm swings (4 min): step side to side, swinging the opposite arm up as you step. Push the pace in the last round of each block until you're breathing harder but could still talk.
- Block 2 — Low-impact side skaters (3–4 min): push off one foot and land soft on the other, tapping the back toe instead of hopping. Keep the landing knee slightly bent and the hips back.
- Block 3 — Standing march, high knees (4 min): march with knees rising toward hip height, pumping your arms opposite. Slow it down if the pace makes your form wobble — control first, speed second.
- Block 4 — Glute-bridge hip marches (4 min): lie on the foam tiles, press through your heels, bridge your hips up, and alternate lifting each knee for 5 counts per side per round.
- Finisher — Wall sit (1 min), then cool-down (3 min): slide your back down a wall until thighs are parallel and hold; then calf stretch, quad stretch, and slow foam-roller passes over quads and calves while your breathing settles.
One foot stays in contact with the floor the whole time, so the routine stays knee-kind and neighbor-kind. Do it three times a week; when it starts feeling easy, add a fifth round to each block before adding speed.
